Sore Muscles? Should you rest or workout?


So I have been working out intensely for six months now and I still experience muscle soreness!! I just started the Beta phase of Focus T25 and let me tell you, there are areas of my body that are sore that I didn't even know existed!   I usually can walk up our stairs at home no problem but tonight as I was marching up the stairs with my kids I was in pain!! It just goes to show you that when you switch up your workouts you still work your muscles in a different way! So....instead of taking a rest day when your muscles are sore and using that as your excuse not to workout - get up and GET IT DONE!!!! You need to work the soreness out!!!!





I did some research about working out and muscle soreness since so many of my customers experience it when they start my challenge groups. I figured it would be well worth sharing. We all get sore from working out from time to time so why not know how best to handle the discomfort!!!!

It is common for beginners to experience muscle soreness that lasts for a week or two, just as seasoned fitness buffs will be sore after a tough workout. YES, you should keep working out even though you are sore!
There is more to it, so keep reading....

THE ONLY WAY TO AVOID MUSCLE SORENESS
IS TO NOT WORKOUT AT ALL!!!!
Not working out? Well that certainly won't get you that body you envision!!

Muscle Soreness has two primary causes:
1. The soreness you experience happens during your workout ('the burn") and should subside within a couple of hours. This is caused by lactic acid production. When you are training and your muscles are not getting enough oxygen (anaerobic glycolysis), lactic acid builds up. You can break down lactic acid by continuing to move and by doing light aerobic exercise, such as walking, after you workout. This is why the cool down of all exercise programs is so very important, especially for beginners. The longer you cool down, the faster that lactic acid will leave the muscles (typically within an hour).

2. The type of muscle soreness you are experiencing, up to a day or two (and sometimes even three) after your workout is known as DOMS (Delayed Onset Muscle Soreness). DOMS is caused by microscopic tears inside the muscles resulting from weight-training or fully exhausting the muscles during cardio. This is normal. Beginners will probably be more sore and usually for longer. If you really worked as hard as you should have during your strength training session, you should be somewhat sore for the next day or two as well.

Ahh, REST...this is the point where you need to rest your muscles you worked for 1-2 days after a workout. Take at least one day off between strength training sessions, and if you are still very sore, take 2 days off. (This means form lifting, not from all exercise such as cardio). If you don't let your muscles recover and repair, they will continue to break down and you will actually get weaker.


To help prevent soreness in the future, and alleviate some of it now,
be sure to do the following:
1. Warm up for 5-10 minutes and cool down for at least 5 minutes.
2. Stretch after a warm up, during your workout, and after you are done. Only stretch when your muscles are already warm!
3. Stay Active!! The more your muscles move, the faster they will recover from exercise and soreness. If you choose to rest completely instead of "active recovery" with light exercise, you will most likely be sore longer.



Now what to eat to help prevent muscle soreness or the intensity of muscle soreness...

There are some great post workout drinks and foods that you can consume to help reduce the post muscle soreness and help your body to recover faster.

The most important meal you eat is the one you have directly after your workout. Approximately an hour after your workout, there is a window of opportunity when your muscles are literally starving for nutrients. This is called the "Golden Hour" and the meal you eat at this time is the most important for building muscle and replenishing energy sources.

First your body needs a fresh supply of amino acids. Amino acids are the building blocks of protein and are used by your body for making muscles, hormones, neurotransmitter, bones, and all sorts of other important things. Exercise depletes critical amino acids such as glutamine, valine, isoleucine, and leucine. The way to replenish your body's supply is with protein - meat, chicken, eggs, fish, or whey protein powder.

Second you need carbohydrates. Exercise draws upon your body's storage of glycogen, which is the storage form of sugar. Glycogen waits in the liver and the muscles for a signal that sugar is needed. Your body can hold about 1800 calories of sugar as glycogen, which is plenty to fuel any workout short of a marathon, but athletes do best when their glycogen stores are full. So, unless you are on a carb-restricted diet, some slow burning carbs after working out is a good idea. Try to stick with oatmeal, brown rice, grains like quinoa and amaranth, and all fruits and vegetables.

Your muscles need protein for repair and growth, and your body needs some carbs to replenish its glycogen stores. Remember, right before exercise you have to consider the time it takes to digest food, so you need to go light. Post workout is the ideal time to have a full meal.

What are the best meals or combination of foods to have post workouts?

In our house our kids love having breakfast for dinner!! Thank goodness because eggs are just about the best source of protein on the planet. Mix with as many vegetables you like for a perfect meal. Serve with avocado for a nice dose of fiber and monounsaturated fat.

At the Gym: Whey Protein Shake
Whey protein powder I think is the best protein powder available. You can mix whey powder with frozen berries and water, or with peanut butter, oatmeal, sliced apple, or just plain 'ole water. The whey provides the protein and the rest depending on what you add can provide the carbs, fiber, or fat.

The Three S's" Salmon, Spinach, and Sweet Potato
Here's the ideal balanced meal. Wild salmon for protein and omega 3s, spinach for the cornucopia of vitamins and minerals (including superstar of eye nutrition, lutein), and a sweet potato for slow-burning carbohydrates. It's an almost perfect meal. You can add a little flaxseed oil to the sweet potato or even sprinkle it with almonds. Be careful of your portion size though - these options are all brimming with health but they are also high-calorie items.

Bodybuilder's Delight: Tuna, Brown Rice, and Vegetables
You cannot go to a hard core gym without seeing a bodybuilder eating this classic from a Tupperware container. A single can of light tuna canned in water and drained provides an astonishing 42 grams of high quality protein for under 200 calories. That same can has more than 100 percent of the daily value of niacin, 29 percent of the daily value of vitamin B6 and 82 percent of the daily value for vitamin B12. Tuna is a superb source of the vitally important cancer-protective trace mineral selenium. Add some brown rice for fiber and carbs, and load up with vegetables and you are good to go.

40 Before 40

So, when I turned 36 this year I realized that I am only four years away from... (gasp!) the big 4-0. I am not really one to feel bad about getting older, but I did find myself reflecting on the fact that time goes so quickly, and before I blink I'll be in my 40's. I decided that I wanted to make a conscious effort to do some things before I turn 40, so that I don't have that big birthday and think "oh no, I'm 40 and have so many things I haven't done yet." Hence, my 40 before 40 list.

So here it is. I'm sharing it with all of you so that it holds me more accountable to actually accomplishing these things.

  1. Take the family to Hawaii
  2. Spend a night with Marc at a really amazing resort
  3. Rent a beach house for a week with the family
  4. Visit a Canyon Ranch Spa
  5. Run in a 10K
  6. Run in a half marathon
  7. Learn how to grow a garden and actually do it
  8. Live in “the house” we want to finish raising our kids in
  9. Establish a group of friends with kids similar in age to ours whom we regularly hang out with (monthly dinners?)
  10. Establish weekly family game nights
  11. Have all four of us eating the same dinner nightly
  12. Take yoga classes
  13. Create and maintain an organization system for paperwork/bills/mail
  14. Take cooking classes
  15. Find an annual charity activity the family volunteers for together
  16. Meditate
  17. Spend an entire day doing nothing but reading books for pleasure (not when I’m sick)

So there you have it. Some big things, some little things. Now let's get started!

Trader Joe's how do I love thee? Let me count the ways...

So if you know me well, you know that I am OBSESSED with Trader Joe's! I literally go twice a week. I'm lucky enough to live about a mile from one, so it's not out of my way at all to stop in a pick up a few things on the way home from work. I have had a love affair with TJ's for a few years now, and I often get asked what I buy there. I honestly buy most of my groceries at Trader Joes, minus a few staples that I get at Super Target (another love affair... I'll save it for a different blog post!).

So here are some items that are part of my weekly routine shopping lists:



1. Reduced Guilt Chunky Guacamole made with Greek Yogurt. OMG.. just try it! It's got all the flavor of guacamole, plus a little extra tanginess from the greek yogurt, and it's only got half the fat and calories of regular guac?! Yes, please! Dip some bell peppers in there and BAM! You've got yourself a healthy snack from the heavens!







2. Spicy Ranchero Egg White Salad. Okay, it's tough to even describe the yumminess of this one. It's egg salad, made with only egg whites, and with a spicy kick to it that makes it so unique and delicious. Best of all, it's only got 100 calories in the whole thing, almost no fat at all, and no sugar! By itself it makes a great high-protein snack, or top it on a whole wheat english muffin with some cheese and tomatoes for a perfect sandwich.
 



 

3. Blueberry Fiber Mini Cakes. Put it this way.12 grams of fiber, 80 calories, only a few natural ingredients, and tastes like cake. Convinced? I have one pretty much every morning. The only bad thing is that they get moldy quickly (because there are no preservatives, as it should be!). In my house, it's not a problem because they go quickly. But make sure you pick a pack from the back so it will last longer. There is also a really yummy cranberry apple flavor, which I actually like better, but my husband doesn't like cranberries.




4. Quinoa and Steel Cut Oatmeal. This stuff is the BOMB! It comes with two frozen "pucks" of oatmeal mixed with Quinoa. For those of you who aren't familiar with quinoa, it is a grain that also acts as a complete protein, meaning you are adding protein to your oatmeal without even tasting it! It also has real maple syrup and brown sugar in it, but only enough to make it slightly sweet. I love that it has all natural ingredients, and it is ready in 2 minutes in my microwave. Even the busiest mornings can have a healthy, filling breakfast. My favorite is to add raisins and cinnamon.



5. Prepared Salads. There are so many amazing prepared salads at TJ's, and no matter what your personal tastes are, you'll find one. The key is to read the ingredients and check out the calorie and fat content both with and without the dressing. Some of the salads are not at all low calorie, or low fat, so don't assume that you are eating healthy because you are eating a salad! But I have a few standards that I love and I always like to have one available in the fridge at home for an easy to pack lunch on the go or dinner. Three of my favorites are the Harvest Chicken Salad, the Mexicali Salad and the Roasted Butternut Squash, Red Quinoa and Wheatberry Salad. They are all reasonable calories/fat for a healthy meal and delicious!


6. Nuts: OMG, there are so many kids of nuts and trail mixes at TJ's its crazy! You do have to be careful, because there are plenty of trail mixes that aren't exactly "clean eating," with lots of chocolate in them, etc. But there are so many great options. I do love that I can get preportioned sizes of raw almonds, so that I can literally grab a pack and throw it in my purse when I'm short on time (which is like, always).



 
 
7. Cold Brewed Coffee Concentrate: Say what? Yeah, it's literally cold coffee concentrate that you mix with milk (or water) to make an instant iced coffee. Or, if you are me, you put it into your Vanilla or Chocolate Shakeology for an instant blended latte or mocha. Can I get a hell yeah? Hell yeah! I love this stuff. No more brewing coffee the night before and then letting it cool. I told you, I'm all about quick tricks that make life easier while still keeping it healthy.





8. Ready to eat shelled edamame: you can find frozen edamame other places, but I've never seen it ready to eat like this. Edamame, or soybeans, are a wonderful snack because they combine tons of protein, fiber and complex carbohydrates. You can sprinkle them in a salad, or just snack on them straight out of the container. I like them with a little bit of chili seasoning and lime juice, but you can certainly eat them plain.




9. Extra Lean ground beef: Only at TJ's have I found 4% fat ground beef, both in a 1 pound package and in patties. I mean at 4% fat, it's as good as eating lean turkey or chicken, but you still get the taste of beef. No need to eliminate hamburgers or beef tacos from your menu when you can get it for 96% fat free!








10.  Healthy 8 chopped veggie mix: This is literally chopped up broccoli, carrots, green cabbage, red cabbage, jicama, green bell pepper, raddish and celery. That's it. It's a perfect base for a salad, you can put it into recipes, saute it, make it into a healthy coleslaw-- it's amazing! I like to just throw some lowfat dressing, tomatoes and even some fresh lentils on it and it becomes a super healthy lunch. So easy, so healthy.





Those are just some of my favorite Trader Joe's gems, but there are more that I love..and they keep on introducing new things all the time! So if you have a TJ's in your neighborhood, give some of them a try!

How to Eat Clean at Restaurants

If you are trying to eat a clean diet, don't think that you can't go out with your friends and family and enjoy a great restaurant meal. All it takes is some planning ahead, an understanding of menu terminology and some willpower and you are good to go!

The good thing is that most restaurants' menus are now available online, and so are the calories for each dish. Sometimes you will be shocked at the calorie content for things that sound healthy! Some salads are more than 1,000 calories, and a "healthy" grilled chicken sandwich can easily top that at some places. So before you go to any restaurant, look up the menu online, and preselect what you are going to order. Things to take into consideration include the total calories, calories from fat, and grams of sugar.  Find a few things that might fit into your plan, and then see if you can modify it to make it even better.

For example, you can order a salad with oil and vinegar on the side, and most likely reduce the calories and fat by up to 70%. Or you can order your sandwich with no cheese, no mayonnaise and on whole wheat instead of grilled sourdough. Don't be afraid to special order! Let your server know up front that you will be requesting substitutions, but that you are a good tipper! If you give them a good tip for their efforts, they are most happy to accommodate your wishes.

If you aren't able to see the menu beforehand, there are some simple guidelines to look for.

Avoid:
  • Fried, au gratin, braised, buttered, creamed, escalloped
  • Hollandaise, cheese, or cream sauce
  • In gravy, pan-fried or -roasted, rich, in butter sauce.

  • Look for:
  • Baked, broiled, grilled
  • Poached, roasted, steamed
  • In its own juice, garden fresh

  • If you aren't sure about the sauce, ask for it on the side. Stick to veggies and salad as your sides, and don't be afraid to request no butter.  That alone can save you up to 200 calories on your plate! Pass on the bread basket-- all you will do is fill up your stomach with simple carbohydrates, causing a blood sugar spike and limiting your appetite for healthy, nutritious food.  Instead, start your meal off with a dinner salad topped with olive oil and vinegar or a broth based soup.

    Portions in most restaurants are more than three times the size that they were 30 years ago. Ask for them to serve you half of your entrée, and to bring the other half in a to-go container so you can take it home. Bam! You are less likely to overeat, AND you have dinner for tomorrow! Double score!

    What about fast food? You know there are times when you are rushing home from your kids' soccer practice, it's already 7:00, there is still homework to be done and showers to be taken, and the only thing there is time for is the drive through. Does that mean you need to shrug it off as impossible to eat clean? No! Most fast food restaurants have semi-decent options if you find yourself with no other option.

    El Pollo Loco is one of my personal favorites. Their two piece chicken meal with all white meat chicken is delicious. You can order it with boneless, skinless chicken, or I prefer to order it the regular way and take the skin off myself (it is much juicier and tastier that way). You can get it with two sides, so I get a side salad and steamed veggies. Add in a corn tortilla and some salsa, and you have a well balanced, yummy meal!







    Chick-Fil-A also has some good options. Their grilled chicken salad is yummy, and their grilled chicken sandwich on whole wheat with no added sauces is delicious. They even offer a side salad or fresh fruit cup as a side, instead of French fries. Now that's what I'm talking about!


     
     
    Wendy's has a great side salad as well, and their cup of chili is actually very low fat and low calorie, and tastes delicious. Together you have your protein and your complex carbohydrates-- a great option (just don't get a soda!)



    Panera Bread is another great option for quick on-the-go meals. I love Panera's Strawberry Poppyseed Chicken Salad, offered in the summer months, with a cup of their low-fat vegetable soup with pesto. Panera also allows you to choose an apple for a side, and for kids they even offer an organic yogurt side dish! Another great thing about Panera's menu is that the calories are prominently displayed in the restaurants, leaving very little to ponder. Just avoid the very tempting question, "would you like to add a pastry to your order for only 99 cents?"



    What about when you are out and about for breakfast? As you have probably heard a million times, it is extremely important to eat breakfast. If you had to leave the house in a rush and forgot to grab something, don't skip breakfast all together. But don't use it as an excuse to get an 800 calorie coffee drink or a donut, either.  One of my favorite fast food breakfasts the Spinach Feta Eggwhite Wrap from Starbucks. It is a whole wheat tortilla wrapped around egg whites, spinach, roasted red peppers, and feta cheese. It is delicious, and with only 290 calories, including 6 grams of fiber and 19 grams of protein, it will keep you fueled up for hours. If you do decide to grab a drink with that, opt for a non-fat latte or iced green tea, unsweetened.


    As you can see, if you choose wisely, you are never too busy or in too much of a rush to eat healthy! So stop making those excuses and keep on choosing to live a healthy life, regardless of the circumstances you face!
